5 Bed Exercises That Ease Morning Knee Stiffness

You know that feeling. You open your eyes, start to swing your legs over the side of the bed, and your knees announce themselves loudly. That grinding, stiff, slow-moving protest is one of the most common complaints among older adults and it turns out there is a good reason it happens in the morning specifically.

Dr. Alyssa Kuhn, an arthritis specialist physiotherapist, explains why. When your joints stay still for several hours during sleep, the fluid inside them stops circulating. Inflammation and swelling have a chance to settle in. Your muscles tighten from the inactivity. By the time your alarm goes off, your knees are the last thing ready for action.

The fix, according to Dr. Kuhn, is to prepare your body for walking before you take your first steps. The goal is to improve circulation, lubricate your knee joints, loosen tight muscles, and ease your way into movement.

And here is the best part: you do it all in bed.

Five Moves to Do Before You Get Up

Dr. Kuhn recommends these five exercises, done while still lying or sitting on the edge of your bed:

  1. Ankle pumps. Lie on your back and point your toes toward you, then away from you. This gets blood moving and starts warming up the knees for what is ahead.
  2. Heel slides. Still on your back, slowly slide one heel toward your buttocks, then straighten your leg again. This gently works on your knee’s bending range of motion.
  3. Supine marches. Lie with your knees bent and feet flat on the bed. Gently press your lower back into the mattress, then lift each leg alternately as high as feels comfortable. This activates your core and hip flexors.
  4. Knee extensions. Sit on the edge of the bed and slowly straighten one knee as much as you comfortably can, then lower it back down. This helps your knee work toward its full range of straightening.
  5. Sit-to-stands. From the edge of the bed, slowly stand up and sit back down. Use your hands for support if you need to. This wakes up the thigh and glute muscles that carry you through the day.

None of these require equipment, special clothing, or even getting out of bed first. A few minutes of gentle movement before you stand up can make a real difference in how your knees feel for the rest of the morning.

Think of it as warming up the engine before you pull out of the driveway. Your knees have been sitting idle all night. Give them a moment to catch up.
